Ten Minutes of Morning Sunlight: The Free Habit That Anchors Sleep, HRV, and All-Day Energy

Every hormonal cycle in your body — cortisol, melatonin, growth hormone, testosterone, insulin sensitivity — runs on a 24-hour clock anchored by one primary input. That input is bright light hitting your eyes in the morning. Nothing else you can do in ten minutes gives you as much biological leverage. Here is the science, the mechanism, and exactly how to make it a habit — including on a cloudy Edmonton morning.

The single most important input for your circadian rhythm is not caffeine, cold plunges, or supplements. It's this — natural light in the first hour of your day.

Last week we wrote about using your wearable's heart rate variability and resting heart rate as an early-warning system for illness and overtraining — the two numbers that tell you when your body is struggling before your brain has caught up. This week we want to talk about a small, free, ten-minute habit that improves both of those numbers, along with your sleep, your mood, and your afternoon energy.

It's morning sunlight. That's the whole habit. And it might be the highest-leverage thing you can add to your day for zero dollars and almost no time.

Your Body Runs on a 24-Hour Clock

Every organ system in your body is governed by a circadian rhythm — a roughly 24-hour cycle that determines when hormones are released, when tissues repair, when you feel alert or sleepy, when you digest efficiently, and when your body temperature rises and falls. This is not a soft, optional wellness concept; it is a hard biological reality that has been shaping human physiology for hundreds of thousands of years.

The clock is coordinated by a tiny region in your brain called the suprachiasmatic nucleus (SCN), tucked just above the point where your optic nerves cross. The SCN is your body's master clock. It sits in the hypothalamus, and it uses one primary signal to set itself each day: the light that hits your eyes in the morning.

Specifically, there is a group of cells in your retina called intrinsically photosensitive retinal ganglion cells — ipRGCs for short. These cells are not rods or cones. They don't help you see. Their only job is to detect bright light, especially in the blue-wavelength range, and send that information directly to the SCN. When they fire, they say to your master clock: daytime is happening — align everything to this moment.

The Morning Cortisol Pulse

When morning light reaches the SCN, the first thing that happens is a sharp rise in cortisol. This is called the cortisol awakening response, and it is a normal, healthy, beneficial pulse — very different from the chronically elevated cortisol that we usually talk about as harmful. Morning cortisol is the hormone that wakes you up, sharpens focus, mobilizes energy, and gets your metabolism moving. Without a proper morning cortisol pulse, you feel groggy and unfocused for hours.

That morning cortisol pulse is the peak of a curve that declines steadily throughout the day. Twelve to fourteen hours after your cortisol peaks in the morning, its declining trajectory allows melatonin — the hormone that makes you sleepy — to rise. If your morning cortisol pulse is sharp and well-timed, your evening melatonin release is well-timed, and you fall asleep with much less effort.

If your morning cortisol pulse is flat or delayed — which is exactly what happens when you don't get morning light — the whole curve drifts. Cortisol lingers into the evening. Melatonin release is late. You feel wired at night, then can't quite wake up in the morning, then rely on caffeine to fake a cortisol pulse the sunlight was supposed to give you. Millions of people live in this exact pattern.

Why This Improves HRV and Resting Heart Rate

If you read last week's post, you know that HRV is a readout of the balance between your parasympathetic (rest and recover) and sympathetic (fight and flight) nervous systems. Higher HRV means you are more recovered, more parasympathetic, and more ready for stress. Lower HRV means your system is under load.

Here is how morning light quietly improves both HRV and resting heart rate:

You will not necessarily feel this on day one. But if you track HRV on a Whoop, Oura, Garmin, or Apple Watch and you commit to morning light for two to three weeks, the trend upward is usually visible. It is one of the most reliable interventions for improving those numbers that doesn't involve giving up wine or training less.

The Habit

That's it. Everything else — the coffee, the movement, the reading, the walking the dog — is bonus. The core intervention is eyes outside, in the first hour of waking, for five to ten minutes.

Even Overcast Edmonton Mornings Count

The most common objection I hear in Edmonton is some version of "but it's cloudy" or "the sun isn't up yet" or "it's minus twenty." Let me address each one, because they are all more solvable than they seem.

Cloudy days. Outdoor light on an overcast day is somewhere between 1,000 and 10,000 lux. Typical indoor lighting is around 100 to 500 lux. Even on the greyest Edmonton morning, outdoor light is roughly ten to twenty times brighter than the light in your kitchen. Your ipRGCs care about total dose — they don't need direct sun to fire. The rule is outside, not sunny.

Before sunrise. In Edmonton's winter, sunrise can be after 9 AM. If you wake at 6 AM, turn on every bright light in the house immediately — kitchen lights, living room lights, bathroom lights — to signal to your body that the day has started. Then get outside for your real light dose as soon as the sun is actually up, even if that's a couple of hours later. The circadian system is more forgiving than you think, as long as the outdoor light happens somewhere in the morning half of the day.

Cold. Bundle up. You are outside for ten minutes. This is not a workout. Coffee in hand, gloves on, done. And in July and August, when Edmonton mornings are gorgeous — take full advantage. Bank the habit now so it's ready to run in the winter.

What Not to Do

A short list of common mistakes that quietly wreck the intervention.

1. Don't put on sunglasses.

Sunglasses dramatically reduce the light dose reaching your ipRGCs. Wear them for eye comfort during the rest of the day if you like, but not during your morning light window.

2. Don't try to do it through a window.

Window glass filters out a substantial portion of the light spectrum that anchors circadian rhythm. Coffee at the kitchen table with the sun streaming in feels like it should count. It doesn't. Open the back door and step outside for ten minutes instead.

3. Don't reach for the phone first.

Your phone screen is far too dim to substitute for outdoor light. Scrolling for the first hour of your day doesn't destroy the benefit — but it does mean you rarely make it outside at all. Light first, phone second is a workable rule.

4. Don't stare at the sun.

You never need to look directly at the sun for this to work. Ambient outdoor light is plenty. Looking at the sun is dangerous, full stop — no sunglasses required to know that.

5. Don't skip it on weekends.

Circadian rhythm doesn't take Saturdays off. The "social jet lag" that comes from sleeping in and skipping the light habit on weekends is one of the fastest ways to un-anchor everything you built during the week.

How To Actually Fit It In

The best morning light habit is the one that piggybacks on something you're already doing. A few of my favourites:

What You'll Actually Notice

Most people feel a difference in afternoon energy within three to five days. The classic 3 PM slump softens or disappears. Sleep quality changes usually appear within one to two weeks — falling asleep faster, waking less at night, waking up feeling more actually rested. If you track HRV, the trend upward usually shows up in the same window.

The compounding benefits — steadier mood, more consistent wake times without an alarm, better performance in the gym without changing training, less reliance on afternoon caffeine — take four to six weeks of consistent practice. Almost nothing else in modern health gives you that much return for so little effort.

A Note on Andrew Huberman and the Popularization of This

If you've heard about morning sunlight before, it was probably from neuroscientist Andrew Huberman, who has done more than anyone to bring this into mainstream awareness over the last few years. He's right about the basics, and the research he cites is real — the circadian biology has been well understood in academic sleep medicine for decades. Sometimes the popular framing overshoots (morning light does not, on its own, cure anxiety, depression, or metabolic disease). But as a foundational daily habit that quietly improves sleep, mood, energy, and autonomic health, morning light is one of the very few "biohacks" that comes with strong evidence and zero cost. Take it seriously.

The Bigger Point

We live indoors under artificial light for the majority of our waking hours. That is a very new experience in human biology — the last hundred years or so, out of the several hundred thousand years human physiology has been evolving. Our circadian systems are still calibrated for a world where the sun rose and we saw it, where the day was bright and the night was dark, where light and dark had unmistakable timing signals.

Those signals are still there. We just have to step out of the house for ten minutes to reach them.
